Pre-Workout Supplements: What Is In Them

The ingredients with evidence, caffeine doses, tingling and who should avoid them

Pre-workout blends contain a small number of ingredients with genuine evidence and a larger number without, and the doses are what separate them.

Caffeine does most of the work

Caffeine has good evidence for endurance and perceived effort at around three to six milligrams per kilogram of body weight. Many pre-workouts contain 200 to 400 milligrams per scoop, which is two to four cups of coffee.

Check the milligrams and count everything else you drink that day. Caffeine has a half-life of around five hours, so an evening session affects sleep for hours afterwards.

Creatine and beta-alanine

Creatine monohydrate has the strongest evidence of any sports supplement, at three to five grams daily taken consistently — not as an occasional pre-workout dose.

Beta-alanine has reasonable evidence for high-intensity efforts lasting one to four minutes, at doses accumulated daily over weeks. The tingling it causes is harmless and is not a sign it is working.

Citrulline and nitrates

Citrulline malate and beetroot nitrate have some evidence for blood flow and endurance, at doses frequently higher than blends contain.

Proprietary blends

A blend listing ingredients without quantities cannot be assessed against any study. That is the clearest signal to look elsewhere.

Who should avoid them

Anyone with a heart condition, arrhythmia, high blood pressure or anxiety, anyone pregnant or breastfeeding, and under-eighteens. Speak to a doctor if you take any regular medication.

Quality

Look for third-party batch testing, which matters for anyone subject to drug testing.

Do you need one

A coffee half an hour before training delivers the caffeine at a fraction of the price, and creatine taken daily does not need to be in a blend. Most of the benefit of a pre-workout is available separately and cheaper.

Train at a consistent time and the ritual matters more than the powder.

Timing

Caffeine peaks around 45 to 60 minutes after taking it, so timing matters more than dose for most people.

Reading the label

Check the caffeine in milligrams, the dose of every named ingredient, and how many scoops make a serving. Anything listing a proprietary blend without quantities cannot be compared with the research.

Stimulant-free versions exist and suit evening training, since caffeine late in the day affects sleep for hours.

Tolerance

Caffeine tolerance builds within days of regular use, so saving it for hard sessions keeps it working. Cycling off for a week or two restores the effect.

Hydration and food

Being under-fed and under-slept is what most people are treating with a pre-workout. A meal two to three hours before training and water alongside does more than a scoop of powder.

Electrolyte products matter for long efforts in heat rather than an hour in a gym.

What matters more

Sleep, adequate calories and consistent training.
