Creatine: What the Evidence Actually Supports
Why monohydrate, dosing, the liposomal claim and safety
Creatine is the most studied sports supplement there is, and the research points clearly at one form. Newer variants command higher prices on weaker evidence.
Monohydrate is the researched form
The overwhelming majority of the several hundred published studies used creatine monohydrate. It has strong evidence for strength, power output and training volume, and increasingly for cognitive measures.
It is also the cheapest form by a wide margin.
Alternative forms
Hydrochloride, ethyl ester, buffered and liposomal versions are marketed on better absorption or reduced bloating. Monohydrate is already absorbed at close to complete efficiency, which limits how much improvement is available.
Liposomal delivery is a genuine technology, and evidence that it produces better outcomes for creatine specifically is limited. Ask for human studies comparing it directly against monohydrate at the same dose.
Dosing
Three to five grams daily, taken consistently. Timing barely matters, because creatine works by saturating muscle stores over weeks rather than acting acutely.
A loading phase of around twenty grams daily for a week saturates faster and is optional. It is also what causes the digestive upset people report.
Water and weight
Creatine draws water into muscle, so a small weight increase in the first weeks is normal and is not fat. Drink adequately.
Safety
Creatine is well studied and considered safe in healthy adults at these doses. Anyone with kidney disease, or taking medication affecting the kidneys, should take medical advice first.
It is not recommended for under-eighteens without professional guidance, and anyone pregnant or breastfeeding should check with a doctor.
Cost
Creatine monohydrate is among the cheapest supplements available. Work out the cost per gram rather than per tub, and compare any alternative form against that figure honestly.
A year of monohydrate costs very little, which is worth remembering when a premium version costs several times as much.
Alongside training
Creatine improves what training can achieve rather than replacing it. Without progressive resistance training and adequate protein in the diet, the effect is minimal.
Who might benefit most
Anyone doing resistance training, and there is growing research interest in older adults for muscle maintenance and in vegetarians, who have lower baseline stores from diet.
Response varies between individuals, and a proportion of people see little measurable change at all.
Practical
Mix it into any drink you like, since it does not need carbohydrate alongside it to work. Consistency from day to day matters far more than what you happen to take it with.
Quality
Look for third-party batch testing, which verifies content and screens for contaminants and banned substances.
